How to Increase Testosterone Naturally with Diet, Fasting, and Whole Foods

Search results for how to raise testosterone naturally are full of confident claims that fall apart when you look at the underlying studies. The claims that survive scrutiny are narrower and less exciting than the headlines: eat enough total energy, do not chronically drive fat intake into the floor, prefer whole foods over ultra-processed patterns, use fasting for its metabolic and body-composition benefits (not for a fantasy testosterone spike), and prioritize sleep as if it were a supplement. The Mediterranean pattern beats the specific food

Rather than chasing single foods, most of the reliable diet signal in the testosterone literature clusters around the Mediterranean pattern: extra virgin olive oil as the primary added fat, plenty of vegetables and fruit, legumes, fish, moderate whole grains, low intake of ultra-processed foods and added sugar, minimal processed red meat. A 2023 review in Current Research in Food Science examined the association between dietary patterns and testosterone and found that Mediterranean and moderately low-carbohydrate real-food patterns were the most consistently associated with higher testosterone in men, while low-fat and Western/ultra-processed patterns went the other way (La Vignera et al., Curr Res Food Sci, 2023).

Extra virgin olive oil

One small but well-known controlled study measured testosterone in men who added 25 mL per day of extra virgin olive oil to their normal diet for three weeks and reported a 17.4% increase in total testosterone and a 42.6% increase in LH (Derouiche et al., Nat Prod Commun, 2013). This is a small sample and short window, but the direction of effect (raising LH along with T) is consistent with real HPG axis stimulation rather than measurement noise. Adding two to three tablespoons a day of EVOO to cooking and dressings is a cheap, almost side-effect-free intervention worth trying.

Do not drive fat intake into the floor

A 2021 meta-analysis of six intervention studies (206 participants) found that low-fat diets (relative to higher-fat comparisons) decreased total testosterone with a standardized mean difference of about -0.38 and free testosterone -0.37, with the largest effects in men of European ancestry (Whittaker and Wu, J Steroid Biochem Mol Biol, 2021). The mechanism is straightforward: cholesterol is the backbone of testosterone synthesis, and diets very low in total fat can down-regulate the machinery. The practical version is not "eat as much fat as possible", it is "do not chronically go below roughly 20-25% of calories from fat if you care about testosterone".

At the same time, extremely high-protein diets that crowd out both fat and carbs go the wrong direction. A 2022 meta-analysis reported that high-protein, low-carbohydrate diets (35% or more of calories from protein) suppressed total testosterone on average around 5.23 nmol/L (Whittaker and Harris, Nutr Health, 2022). Very high protein intakes may also elevate cortisol in some subgroups, which further compounds the effect. The pattern is not "eat more protein always helps testosterone"; it is "hit your protein target and let carbs and fat share the rest".

Whole foods versus ultra-processed

Beyond specific macros, the more you shift the plate toward whole foods (real animal protein, whole grains or intact starches, fruit, vegetables, legumes, nuts, seeds, olive oil), the better the downstream metabolic and hormonal signal looks in the literature. This is not a mystery mechanism, it is the same pattern that reduces cardiovascular events, improves insulin sensitivity, and reduces visceral fat, which is the single biggest lifestyle driver of testosterone suppression as covered in what drives testosterone down. Every gram of fat lost to a real-food pattern is a gram of aromatase you are not carrying around.

Where fasting actually fits

The internet claim that fasting spikes testosterone overnight is oversold. Short-term fasting does raise growth hormone substantially, and time-restricted eating protocols have a robust body-composition benefit, but the direct testosterone signal in fasting studies is smaller and less consistent than most videos suggest. Fasting still belongs in this article for two indirect reasons: it is one of the most effective ways to reduce visceral fat without counting every macro, and it triggers the cellular recycling processes covered in the fasting, autophagy, and disease article. Both of those pathways feed back into the HPG axis by improving insulin sensitivity and reducing chronic inflammation.

Practical version: use a 12-16 hour eating window most days, do not train fasted if performance in the gym suffers (see the training article), do not extend fasting so aggressively that you underfeed. Chronic under-eating is one of the most reliable ways to suppress the HPG axis, and it shows up in the literature as low testosterone even in athletes with otherwise pristine training and body composition.

Alcohol as the anti-diet

Nothing in this article outperforms the negative effect of chronic heavy drinking. Ethanol is directly toxic to Leydig cells and suppresses the HPG axis at multiple levels, with chronic heavy use producing twenty to forty percent reductions in testosterone (Alcohol Res, review 2019). If drinking is regular and heavy, reducing it is likely a larger intervention than every food change in this article combined.

Sleep is a nutrient

Diet does not save a man who is chronically sleeping five hours a night. A tightly controlled study showed that healthy young men sleeping five hours a night for eight nights had daytime testosterone levels ten to fifteen percent lower than when they slept normally (Leproult and Van Cauter, JAMA, 2011). No dietary pattern in the literature comes close to that decrement in eight days, and no dietary pattern will out-earn it either.

The starter template

A no-nonsense template built from the studies above: Mediterranean-leaning real-food pattern, protein around 0.7-1.0 g per pound of goal body weight, fat not below roughly 20-25% of calories with a couple of tablespoons of EVOO baked in, carbs filled in around training, ultra-processed food kept infrequent, alcohol light or absent, a 12-16 hour daily eating window, and eight hours in bed most nights. This is not a testosterone protocol as much as it is the same template that reduces cardiovascular events and extends healthspan. That is not a coincidence.
